Check the documentation of the image you are using, e.g. on hub.docker.com.

i know i need to update, but i have no idea how to do it. But more importantly I don't want to waste hours, reconfiguring nextcloud phpmyadmin maradb etc etc
and most importantly all the data I have on the HDDs

As you are running those in docker, where do you see the issue? Even on a fresh install you can backup the config and redeploy the container using the same config.
